๐ŸŒŸ Why Run?

Running is one of the coolest things you can do with your body. It doesn't need fancy equipment, you can do it almost anywhere, and every time you run, you get a little bit stronger, a little bit faster, and a whole lot happier.

๐Ÿ’ก Fun fact: Your body releases special chemicals called endorphins when you run โ€” scientists call it the "runner's high." It's like your brain giving you a high-five! โœ‹

What running does for you:

๐Ÿ‘Ÿ Getting Started: Gear

You really only need one thing: a pair of comfortable trainers. That's the beauty of running.

Your Running Kit Checklist

Click each item you've got ready!

๐Ÿ‘Ÿ Shoe tip: Your running shoes should have about a thumb's width of space at the front. Feet swell a little when you run! And replace them every 400โ€“500 km โ€” that's roughly Cape Town to Knysna and back.

๐Ÿ”ฅ Warming Up

Never skip your warmup! Cold muscles are like cold elastic bands โ€” they can snap. Spend 5 minutes getting your body ready.

Dynamic Warmup (3 minutes each side)

  1. Leg swings โ€” Hold onto a wall, swing one leg forward and back 10 times. Switch sides.
  2. Arm circles โ€” Big circles forward 10 times, then backward 10 times.
  3. High knees (on the spot) โ€” Jog in place, bringing knees up. 30 seconds.
  4. Butt kicks โ€” Jog in place, kicking your heels toward your bum. 30 seconds.
  5. Walking lunges โ€” Take big steps forward, bending both knees. 5 per leg.

โฑ๏ธ Post-Run Stretch Timer

Hold each stretch for 30 seconds. Use the timer!

Stretches to do: Touch your toes ๐Ÿฆถ ยท Quad stretch (stand on one leg, pull heel to bum) ๐Ÿฆต ยท Butterfly stretch ๐Ÿฆ‹ ยท Calf stretch (push against a wall) ๐Ÿงฑ ยท Arm across chest ๐Ÿ’ช

๐Ÿƒ How to Actually Run

There's no "perfect" way to run โ€” everyone's body is different. But here are some tips that help most runners feel better:

Running Form Basics

๐ŸŽฎ Imagine this: Pretend there's a string attached to the top of your head, gently pulling you upward. That's your posture! Tall and relaxed.

๐Ÿ“ˆ Building Up Slowly

The biggest mistake new runners make? Doing too much, too soon. Your muscles and bones need time to adapt. The rule is: increase by no more than 10% per week.

4-Week Beginner Plan

Week Mon Wed Fri/Sat

๐Ÿงฎ How Far Did You Go?

If you know how long you ran and roughly how far, figure out your pace!

Your pace: 6:40 per km

๐ŸŽฎ Make It Fun!

Running doesn't have to be all serious. Here are some games to play while you run:

๐Ÿ’ก Fun Running Facts

Click each one to reveal the fact!

๐Ÿ† Fastest animal on land?
The cheetah can run at 112 km/h โ€” that's faster than most cars are allowed to drive! A cheetah would finish a 100m race in about 3 seconds.
๐Ÿฆด How many bones in your foot?
Each foot has 26 bones, 33 joints, and over 100 muscles and tendons. Your feet are engineering marvels โ€” treat them well!
๐ŸŒ Longest race in the world?

๐Ÿ‘ถ Youngest marathon runner?
Budhia Singh of India ran 48 marathons before the age of 5. (Don't try this โ€” his story is controversial, and kids your age should focus on fun, short runs!)

๐Ÿ Your First 5K

Once you can run for 20 minutes without stopping, you're ready to think about your first 5K! That's 5 kilometres โ€” about 12 laps of a standard running track.

5K Timeline

๐Ÿ… Did you know? parkrun is a free, weekly 5K event held in parks all over South Africa and the world. You can walk, jog, or run. There's no time limit, and it's super welcoming to kids. Find one near you at parkrun.co.za.
