๐ Why Run?
Running is one of the coolest things you can do with your body. It doesn't need fancy equipment, you can do it almost anywhere, and every time you run, you get a little bit stronger, a little bit faster, and a whole lot happier.
What running does for you:
- Makes your heart stronger (it's a muscle โ exercise it!)
- Builds strong bones and muscles
- Helps you sleep better at night
- Boosts your mood and confidence
- Gives you more energy during the day
- Teaches you that practice makes progress
๐ Getting Started: Gear
You really only need one thing: a pair of comfortable trainers. That's the beauty of running.
Your Running Kit Checklist

- Comfortable running shoes (not too tight!)
- Breathable t-shirt or vest
- Shorts or leggings (whatever feels good)
- Socks (no blisters please!)
- Water bottle
- Sunscreen & a cap (if it's sunny)
๐ฅ Warming Up
Never skip your warmup! Cold muscles are like cold elastic bands โ they can snap. Spend 5 minutes getting your body ready.
Dynamic Warmup (3 minutes each side)
- Leg swings โ Hold onto a wall, swing one leg forward and back 10 times. Switch sides.
- Arm circles โ Big circles forward 10 times, then backward 10 times.
- High knees (on the spot) โ Jog in place, bringing knees up. 30 seconds.
- Butt kicks โ Jog in place, kicking your heels toward your bum. 30 seconds.
- Walking lunges โ Take big steps forward, bending both knees. 5 per leg.

Hold each stretch for 30 seconds. Use the timer!
๐ How to Actually Run
There's no "perfect" way to run โ everyone's body is different. But here are some tips that help most runners feel better:
Running Form Basics
- Look ahead, not down โ pick a spot about 10 metres in front of you
- Relax your shoulders โ don't hunch them up by your ears!
- Arms swing front-to-back โ not across your body
- Hands like you're holding a crisp โ gentle fist, not clenched tight
- Land softly โ aim for quiet feet. If you can hear yourself slapping the ground, try to land lighter
- Breathe in through your nose, out through your mouth โ or whatever feels comfortable
๐ Building Up Slowly
The biggest mistake new runners make? Doing too much, too soon. Your muscles and bones need time to adapt. The rule is: increase by no more than 10% per week.

Running doesn't have to be all serious. Here are some games to play while you run:
Running Games
- ๐ด๐ข Red Light, Green Light โ Someone shouts "green light" to run, "red light" to freeze. Try it with friends!
- ๐ท๏ธ Tag variations โ Freeze tag, tunnel tag (crawl through legs to unfreeze), shadow tag (step on someone's shadow)
- ๐บ๏ธ Explore & Map โ Pick a new route each time. Draw a map of where you ran afterward.
- ๐ต Music Miles โ Make a playlist of your favourite songs and run for the whole playlist.
- ๐ฆธ Superhero Sprints โ Between two lamp posts, you're The Flash. Then walk to recover. Repeat!
- ๐ข Counting Game โ Count how many dogs, blue cars, or red doors you see on your run.

Safety Rules ๐ก๏ธ
- Always tell an adult where you're going and when you'll be back
- Run with a buddy or in a safe area where adults are around
- Face traffic if you're on a road โ so you can see cars coming
- Wear bright colours so drivers can see you
- Stop if something hurts โ pain is your body's way of saying "slow down"
- Drink water before, during (if it's hot), and after your run

๐ Your First 5K
Once you can run for 20 minutes without stopping, you're ready to think about your first 5K! That's 5 kilometres โ about 12 laps of a standard running track.
5K Timeline
- Weeks 1โ4: Follow the beginner plan above (run/walk intervals)
- Weeks 5โ8: Run without stopping, adding 1โ2 minutes each week
- Week 8+: Run 30 minutes continuously = roughly a 5K!
- Goal: Your first parkrun (free, timed 5K every Saturday morning) ๐
